How to Plan a GLP-1 Friendly Meal

GLP1 meal plan

Thank you to Hero Bread for sponsoring this blog post. All thoughts and opinions are my own.

GLP-1s suppress your appetite, which is why they help you lose weight. But when you can only eat a small amount at each meal, every bite needs to be loaded with the nutrients your body needs. If you don’t focus on quality nutrition, eventually this can lead to fatigue, hair and muscle loss, and even a weight loss stall.

Therefore, meal planning is essential for those on a GLP-1 to ensure you are getting everything your body needs while supporting healthy weight loss and blood sugar levels.

By focusing on a balanced, nutrient-rich diet, you can optimize your GLP-1 journey. Whether you’re new to these medications, looking to bust a plateau, or just want to feel your best, here’s how to structure meals that support weight loss and your health.

Prioritize Protein

protein for GLP1

One of the most important nutrients for GLP-1 users is protein. Protein is essential for helping preserve muscle mass, especially while you are trying to lose weight. When you lose weight, you don’t just lose body fat. You will also inevitably lose some muscle.

Eating enough protein (especially when paired with strength training) can help preserve some of that lean muscle. You want to retain as much muscle as possible because not only does it make you look fitter, but it also supports a healthy metabolism. This means, if you ever have to get off the medication, you will find it easier to maintain your weight loss.

Additionally, protein helps stabilize blood sugar levels and controls hunger. This can help the medication work even more effectively.

Protein-rich foods include lean meats like chicken, turkey, and fish, low-fat dairy like yogurt, as well as plant-based sources like beans, tofu, tempeh, and edamame. Protein powders and shakes can also be used to meet your needs.

There are also a few foods that contain protein that you might not consider “traditional” sources, for example, Hero Classic Plain bagels have 19 grams of protein per bagel.

When it comes to protein, how much do you need? Protein needs depend on your weight and gender. Typically, I recommend 100+ grams per day for women and 130+ grams for men. This shakes out to 30-40 grams per meal.

While it may be a challenge to meet that goal every day, especially on a GLP-1, I encourage you to do the best you can, always prioritizing protein when you are planning meals and snacks.

Fill Up on Fiber

Digestive side effects, like constipation, are common for those on GLP-1 medications. The meds slow down your digestion, which is why they help you feel fuller longer. But this sometimes means it slows down too much, leaving you feeling bloated and uncomfortable.

Eating enough fiber is the best way for those on GLP-1 to keep digestion moving along and reduce this uncomfortable side effect.

Additionally, fiber helps support weight loss. Humans cannot digest fiber, which means it provides bulk to our meals without any added calories. Similar to protein, this means it makes you feel satisfied faster.

The goal is to eat at least 25-35+ grams of fiber daily. If you are not used to eating high fiber foods, start slowly and be sure to drink plenty of water, which is needed to help fiber move through the digestive system.

Fiber is found primarily in plant foods, including fruits, vegetables, and whole grains.

A main focus of your diet should be vegetables, which are high in fiber, low in calories, and loaded with essential vitamins and minerals. Aim to include at least one serving per meal with the goal of 3-5 servings per day.

Examples include broccoli, spinach, cauliflower, zucchini, and bell peppers. Eat a variety of colors and types to ensure you’re getting a broad range of nutrients.

Fruit is also a great source of vitamins and minerals. Low-glycemic fruits like berries, cherries, apples, and pears are loaded with nutrients without impacting blood sugar quite as much. But this doesn’t mean you can’t enjoy high glycemic fruits like bananas. pineapple, and watermelon. Just be aware that these fruits may impact blood sugar, which may be a concern for those using GLP-1 for diabetes management.

Whole grains are also a great source of fiber. While refined carbohydrates can lead to blood sugar spikes, complex carbs digest slowly and help stabilize blood sugar. Including fiber-rich grains and starches like quinoa, oats, brown rice, and sweet potatoes is a great choice.

High fiber bread can also be part of your GLP-1 friendly diet. Hero BreadTM has a variety of baked good options with between 11-22 grams of fiber per serving. Including one of these in your diet can make meeting your daily fiber needs effortless.

Additional Considerations

A balanced diet also includes healthy fats, essential for hormone regulation and promoting satiety. Focus on monounsaturated and polyunsaturated fats, which are heart-healthy. Sources of healthy fats include avocado (also a great source of fiber), olive oil, nuts, seeds, and oily fish like salmon.

Hydration is also important for those using GLP-1 medications. Drinking enough water helps manage side effects, prevent dehydration, and support digestion. Aim for at least 64 ounces (8 glasses) of water daily, adjusting based on your activity level and climate.

Avoid sugary drinks and limit alcohol, as these can add empty calories and impact blood sugar. If you need something with flavor to drink, consider lemon or fruit-infused water without added sugar.

Finally, I don’t think is necessary to track macros or calories while on a GLP-1, unless you aren’t seeing results. Instead, listen to your body’s hunger cues to know when you are full.

If you think you are not eating enough, consider spacing out meals or eating smaller, more frequent meals throughout the day. This helps maintain energy levels and supports digestion. Eating a bit more often makes it easier to meet your calorie needs to support energy levels, allow your body to digest food more efficiently, and manage blood sugar levels.
